3×10 Pec Decs (really focus on squeezing the pecs for super burn)

3×10 Uber Duber concentration forearm behind the back curls sitting on the Bosu ball. (careful this is a gnarly one)

3×10  Laying down hamstring reverse curl while holding your breath for ultra concentration on the hammie. If you pass out you held the breath too long.

2 minute rest b/w sets

3×10 Ultra Super Slow Dumbell shrugs. (Super, super slow)

Cardio, 15 minutes Elliptical Machine (not to fast  as we want to stay in the “fat burning zone”, so that means heart rates at 65% -70%of maximum.)

Rest 3 minutes.

Flex in the mirror your newly pumped physique. Just be careful not to let everyone else see your doing it. Also wear your best affliction shirt, talk about how your training to do MMA, and stare down every female that walks within 20 feet of you(whistling helps) just to let her know your now training brazillian jiu jitsu and your the alpha male here.  After all you own this joint.

J Bone will always be infamous for being the first member to hurl after the BASELINE. Oh yea.

John is a student at OCC and made his way into our box a few weeks ago. He just graduated from his Elements Workshop and now is ready for the group WODs. Glad to have you with us J Bone. Please feel free to puke whenver needed. Just keep bringing it though thats all we ask. 100% effort, 100% of the time.

Which guy above, if we measured their ability across the following challanges and took their average would come out on top. 

a. Row 2000 meters

b. Play a pickup game of basketball, volleyball, softball, etc.

c. Defend himself in a street brawl

d. Carry a loved one out of a third story burning building

e. Complete Fran, Helen, Diane, Karen, Cindy, Fight Gone Bad, etc. 

f. Gain attention from the opposite sex (in a favorable way)

Heres an awesome quote from CrossFit founder Greg Glassman regarding the difference between anaerobic vs. aerobic activity. 

“What’s the drawback of anaerobic efforts?
Discomfort.
I know tons of guys who think that spending all day jogging on west cliff is fun. I don’t know anyone who thinks a 1000 meter effort on a rower is fun.

We know that a good anaerobic athlete can put his hands in his pockets and walk up to a five gallon plastic bucket full of water and stick his head in and drown himself, and not pull out. That’s the kind of willpower that’s required to endure anaerobic efforts.

We don’t want to advertise that aspect of our program much. It doesn’t draw people through the door (Secretly we suspect it does). But it’s true. If you can give me good 1000 meter efforts on the rower, good 800 meter efforts on the track, if you can thoroughly exhaust these anaerobic pathways with a smile on your face, then you are the real deal.

To the extent that you can engage in this and not give up, you will also become supremely fit. Because you are working out in the high power range where the intensity is great, and that focus is where all the results come.”

Fight Gone Bad!

Three rounds of:
Wall-ball, 20 pound ball, 10 ft target (Reps)
Sumo deadlift high-pull, 75 pounds (Reps)
Box Jump, 20″ box (Reps)
Push-press, 75 pounds (Reps)
Row (Calories)

In this workout you move from each of five stations after a minute.The clock does not reset or stop between exercises. This is a five-minute round from which a one-minute break is allowed before repeating. On call of “rotate”, the athletes must move to next station immediately for best score. One point is given for each rep, except on the rower where each calorie is one point.

Dont tell me about it. Just get it done.

Dave is a San Bernadino FireFighter and we are lucky to have him on our side. Dave has a background in pole vaulting from college and came in today and did the BASELINE in 4:38. The third fastest time in the gym. Between him and Jake who is starting next month we have new firebreathers on board. That will really help to push the level in here and that will benefit everyone. 

Rest today everyone. The gym is closed. Get some sleep and some rest. Be ready for Monday. 

Do not follow where the path may lead.

 Want to take a second and welcome our friend Luke to the Orange Coast CrossFit family. Luke has been lurking around the edges for the past five months. Dipping a toe in here and there. But not fully committing to the CrossFit lifestyle. Actually I dont think it was his passion for CrossFit that drove him to finally sign up, as much as it was the melting of the powder in the local mountains. Luke is a champion toboggan rider and wears a white one piece jumpsuit when he sleds. Its a bit weird but everyones got their thing I guess so its cool. Welcome brother! Glad to have you with us.

We have a introduction for new CrossFitters every Saturday morning at 9am. Please feel free to bring your friends and family to experience what all the hoopla is about. CrossFit is for Everybody. 

Also I am thinking of tweaking the current schedule. I would like to find out from everyone about their schedule and what class times they would like to see.  Thanks.

Ah we have alot of fun in here dont we guys? This quite possibly is my favorite saying ever. “You dont have to have fun to have fun. ” We certainly abide by that philosophy here at Orange Coast CrossFit. We physical beings by nature and we get to express that side of us here.  

On another note, I just got back from the Get Happy party and it was loads of fun. It was put on by the same guy that founded Maui and Sons. Lots of pretty people and lots of free beer. We also have some new Orange Coast CrossFit recruits out of it. Stoked all around. It will be held at our place next time. Stay tuned for a date. 

Also I keep track of our hits on our website and on Tuesday we hit an all time high of 42 unique hits. Oh man! Whoever is checking us out. What are you afraid of? We dont bite. Come on in and try our CrossFit program out for yourself. We are an awesome group. 

Ok here is the WOD, I hope you enjoyed your rest day. BTW I love this WOD. It is the ultimate beach muscle workout. Makes you feel like twice the man or woman. :)

I want to extend a very warm welcome from all of us here at Orange Coast CrossFit to Melanie and Ryan who just joined us today. Welcome to the team guys! We are stoked to have you on board and will be expecting big things from you both in the coming months. 

Ok its been a hard week of training. For most of you its a rest day tomorrow. But if you are coming in I will be here and we always welcome our athletes with open arms. Feel free if you got nothing better going on to come on in and work on techinque on your olympic lifts or on kipping pullups. We can always improve parts of our game. As CrossFit is a sport  we are always looking to shore up weakspots and restdays are perfect for that. However take note that the 6:30 class will not be on. We are all going to the Get Happy party. Read below for more details.  If you really need to workout let me know ahead of time and i will let you in. 

How was your first day without gluten and grain? What you slipped up already!? Shame on ya. For those that are serious about their fitness and are following the gluten free week keep it up. It gets easier as you get used to substiuting veggies and fruit for all that processed crap. 

Check out Jocelyn Secundi proving that feminine girls can do CrossFit and be hot as well. No ladies doing CrossFit will not make you look like a female bodybuilder. It is ok for girls to do train without spinning, yoga, and pilates. Dont let Cosmo tell you whats hot. Go out on your own. Be bold.

Also who is coming tonight to the Get Happy party that Robin is putting on. It is a non profit gathering where all the proceeds go to a local charity. There will be beer, wine, food, and tons of attractive people of the opposite sex to mingle and meet. Starts at 5:30 and runs till 7:30.

Cannot tell you how stoked I am to be an affiliate of the most cutting edge and badass fitness program on earth. We are going to build the best CrossFit gym in Orange County. What are we training for someone asked me today? What am I training for? For the sedentary couch potato the idea of training for the sake of training and being in good shape is unthinkable. There must be something though they say. Something that would make you want to  do another set and fight back the urge to give up gasping for breath. That something for me is pushing my physical being to a point that I see more clearly mentally. I get to a point during a workout that everything is so sharp that I feel as if I can not make a mistake. I am training to be CrossFit. I want to be fit across all spectrums of life. I am training for life.

Time to move away from the cardio/respiratory, stamina realm, and into the strength and power sphere. Its called CrossFit because we train across broad time and modal domains.

Ok, I know I dont talk a whole lot about nutrition primarily because it just does not get me very fired up. However I cannot stress its importance in our performance in here. Im putting a challange out there right now. See who can do it. One week. No sugar. No processed wheat or gluten products. That means no bread, rice, cereal, pasta or grains or flour of any kind. Just try it for a week and pay close attention to how you feel. I have been gluten free for about four months now. Ok I do splurge and eat a burritto or a slice of toast on Sunday at Alta. But you will not find that stuff anywhere in my fridge or cupboard. Just replace all that flour with fruit and vegetables. While your at pick up a used copy of Enter the Zone by Barry Spears for like $3 off Amazon or just come and borrow mine. It will change the way you eat trust me. Ok thats it. One week no processed carbs. 

Todays workout is one of the Hero WODs. There are two main named WODs in CrossFit. The Girls(ie, Helen, Fran, Grace etc.) and The Heros(Murph, Josh, Nate, etc.) The Girls began I believe from the government naming natural disasters after women. The Heros are named after fallen soldiers, fireman, and cops in the line of duty. Todays WOD is a CrossFit classic. Murph named after Navy SEAL Lt. Michael Murphy who was killed in Afghanistan fighting the Taliban.

n early 2005, Murphy was assigned to SEAL Delivery Vehicle Team ONE as assistant officer in charge of ALFA Platoon and deployed to Afghanistan in support of Operation Enduring Freedom.
In a June 2005 campaign known as Operation Red Wing, Murphy led a four-man reconnaissance team on a mission to locate a top Taliban leader. The group was dropped off by helicopter in a remote, mountainous area east of Asadabad in Kunar Province, near the Pakistan border. Hostile locals discovered their presence and alerted 80 to 200 [3] nearby insurgents, who surrounded and attacked the small group. During the subsequent fight, Murphy continued to lead his men despite being wounded, and eventually crawled into an exposed area in order to make a cell phone call for help. A helicopter loaded with reinforcements was dispatched to rescue the team, but was shot down with the loss of all sixteen people aboard. Murphy and two of his men, Danny Dietz and Matthew Axelson, were killed in the action; the survivor, Leading Petty Officer Marcus Luttrell, was eventually rescued. All three of Murphy’s men were awarded the Navy’s second-highest honor, the Navy Cross, for their part in the battle.

Partition the pull-ups, push-ups, and squats as needed. Start and finish with a mile run. If you’ve got a twenty pound vest or body armor, wear it.

So excited for this week. You know you love something when all you can do is think about it even when your not doing it. Well thats how I feel about CrossFit. And all I can think about is how I can make Orange Coast CrossFit the best gym in the OC. I am 100% committed to making our place so awesome. Thanks for training with us and please tell me what I can do to make this place even better.

Today is BASELINE day. Our warmup will be the BASELINE workout. We will repeat this WOD in a month from now.

Todays WOD is really great. It involves muscle ups which is something that you guys do not have much or any experience with. It is quite possibly the greatest single upper body movement in the gym and I cant wait to share it with you.

The original Nasty Girls WOD with Annie, Eva, and Nicole is no longer available on youtube. So here it is done by CrossFit LA. I think we can do better guys. What do you say?
